Learn the movements
Master five patterns with your body weight first: squat, hinge, push, pull, and carry. Two short sessions a week beat one heroic one.
Add load
When ten slow reps feel easy, add weight a little at a time. Full range of motion with a load you control always beats a heavy half-rep you survive.
Program it
Track workouts, sleep, and protein (roughly 1.6 g per kg of body weight a day is the evidence-backed zone), and every fourth week go lighter on purpose.
